Your Body Only Builds What It Needs

Your body does not adapt to what you want it to do. It adapts to what you actually ask it to do. And it does so by the most efficient path it can find.

This is not a coaching opinion. It is a law of physics.

The Law of Least Action

In physics, the Stationary Action Principle states that natural systems always evolve along the path that requires the least energy. Water runs downhill by the easiest route. Heat moves from hot to cold. Energy disperses toward equilibrium.

Your body follows the same principle. When you impose a training stimulus, your physiology restructures itself to meet that demand as cheaply as possible. It builds exactly the metabolic machinery required, and nothing more. If you run at a moderate effort three times a week, your body develops just enough aerobic capacity, muscular endurance, and enzymatic activity to make that effort sustainable. It does not speculatively build extra mitochondria or additional capillary networks on the chance you might need them later. It solves the problem you actually gave it.

This is why the type of training matters as much as the amount.

The Grey Zone Problem

Most age-group athletes default to a moderate intensity on every session. It feels productive. It is hard enough to generate a sweat but manageable enough to complete consistently. The problem is that this moderate, grey-zone intensity sends an ambiguous signal.

The body responds by becoming efficient at that one narrow band of effort. It builds enough aerobic capacity to sustain moderate work. It develops enough glycolytic power to handle the occasional surge. But it does not develop deep mitochondrial density, because the intensity never demanded it. And it does not develop high-end capacity, because the intensity never reached it.

The result is an athlete who can do moderate work very efficiently but lacks the aerobic foundation for long-course durability and the top-end power for short-course speed. They have adapted. Just not to anything useful for racing.

Clear Signals, Clear Adaptations

Structured training works because it sends clear, distinct signals.

A genuinely easy session, well below the first threshold, tells the body to build oxidative infrastructure. Mitochondrial density increases. Capillary networks extend. Fat oxidation pathways become more active. The cost of sustaining low-intensity work drops. These adaptations happen specifically because the body is trying to make that low-intensity work cheaper. If you are not sure whether your easy sessions are easy enough, they probably are not.

A sub-threshold session, just below the second threshold, sends a different signal. It demands that the oxidative system handle a significant metabolic load. Monocarboxylate transporters develop to shuttle lactate more efficiently. Enzymatic capacity in the Krebs cycle increases. The body learns to process glycolytic byproducts aerobically rather than allowing hydrogen ions to accumulate. It builds this machinery because the training demands it.

A session above the second threshold tells the body to raise the ceiling. VO2max capacity develops. The glycolytic system becomes more powerful. Cardiac output increases. But these adaptations come at a higher fatigue cost and a narrower recovery margin, which is why they occupy a small fraction of total training time.

Each intensity produces a specific adaptation because the body only invests in what it needs.

Why the Distribution Matters

This is the physiological reason behind the pyramidal intensity distribution that underpins well-structured endurance training. Approximately 70% of training time in Zones 1 and 2, 25% in Zone 3, and 5% in Zones 4 and 5 is not an arbitrary ratio. It reflects the balance of signals required to build a complete endurance engine.

The large volume of low-intensity work builds the broad aerobic foundation. The significant allocation to sub-threshold work develops the metabolic machinery that converts that foundation into race-relevant fitness. The small dose of high-intensity work maintains the ceiling without overwhelming the recovery budget.

Remove any one of these signals and the body stops building the corresponding machinery. An athlete who trains exclusively in Zones 1 and 2 builds a strong aerobic base but never develops the enzymatic capacity to sustain efforts near the second threshold. Zone 2 alone will not make you faster because it only sends one of the three signals. An athlete who trains exclusively at high intensity builds top-end power but lacks the mitochondrial density to sustain anything across a race.

The polarised model, which treats the sub-threshold zone as dead space to be avoided, removes one of the three signals entirely. For athletes who already possess a genetically strong aerobic system, this may not matter. For the average age-group athlete, it removes the adaptation signal with the highest return on investment.

The Norwegian Insight

The Norwegian triathlon programme has built one of the most successful endurance training systems in the world around this principle. Olav Bu frames it explicitly: the body always tries to solve a task as cheaply as possible. If you pour a glass of water down a hill, the water finds the easiest route to the bottom. The body works the same way.

This is why the Norwegian approach places such emphasis on intensity control. Every session is designed to send a specific physiological signal. The coaches do not care whether an interval session looks impressive on a training log. They care that the intensity was precise enough for the body to interpret the signal correctly and build the right machinery in response.

When the world's best triathletes run threshold repeats 25 seconds per kilometre slower than their competitors doing the same session, it is not because they are less fit. It is because they understand that the signal lives in the physiology, not in the pace. The pace is the output. The adaptation is the goal.

What This Means for Your Training

Your body is not random. It is not stubborn. It is efficient. It will build exactly what your training asks it to build, and nothing more.

If most of your sessions live in the grey zone, you are asking your body to become efficient at moderate effort. It will oblige. If your easy sessions are genuinely easy and your hard sessions are genuinely hard, you are sending two distinct signals that build two distinct capacities. Over months and years, those capacities compound into a complete endurance engine.

This is also why copying another athlete's training does not produce the same results. Two athletes running the same session at the same pace may be sending completely different physiological signals based on where their thresholds sit. One athlete is working just below the second threshold, building sub-threshold metabolic machinery. The other is grinding above it, accumulating hydrogen ions and fatiguing their nervous system. Same session. Different signals. Different adaptations.

Your fitness is a curve, not a number, and the shape of that curve tells you whether you are building what you think you are building.
